Target heart rate for fat loss is often advertised as one narrow “fat-burning zone.” Moderate exercise does use a higher proportion of fat for fuel, but losing body fat over time depends on total energy balance, muscle-preserving activity, recovery, and consistency.

Why the fat-burning zone is misunderstood

At lower intensity, a larger percentage of the energy used during exercise comes from fat. As intensity rises, carbohydrate contributes more. That percentage is not the same as total fat loss.

A brisk 45-minute walk may be easy to repeat and recover from. A shorter hard session may burn more energy per minute but be difficult to perform often. The useful choice is the one that fits the rest of your week and does not increase injury, fatigue, or compensatory eating beyond what you can manage.

How to estimate a target heart rate for fat loss

The AHA describes moderate intensity as roughly 50% to 70% of age-predicted maximum and vigorous intensity as roughly 70% to 85%.

For age 40, the estimated maximum is 180 bpm. The moderate range is approximately 90 to 126 bpm, and the vigorous range is approximately 126 to 153 bpm.

What exercise mix supports fat loss?

  • Easy movement: walking and everyday activity add volume with low recovery cost.
  • Moderate aerobic work: sustainable sessions improve fitness and can contribute meaningful weekly energy expenditure.
  • Resistance training: helps preserve or build lean mass during weight loss.
  • Vigorous intervals: can improve fitness efficiently when appropriate, but are optional rather than mandatory.
